You know you need to eat food to survive. You know you need water to stay hydrated. You know you need sleep to function.

But did you know your nervous system needs sensory input to stay regulated?

Just like your body needs nutrients, your nervous system needs sensory "food." And when you don't get enough of the right kind, you become dysregulated—anxious, overwhelmed, or shut down.

I've spent twenty years working with neurodivergent clients, and the ones who stay regulated are the ones who feed their nervous system intentionally.

Let me show you how.

What Is a Sensory Diet?

A sensory diet is a personalized plan of sensory activities designed to keep your nervous system regulated throughout the day. It's not about food—it's about sensory input.

Just like a food diet provides your body with the nutrients it needs, a sensory diet provides your nervous system with the input it needs to stay balanced.

For neurodivergent people, sensory diets are critical. Your nervous system processes sensory input differently than neurotypical people. You might need more of some types of input and less of others.

Without a sensory diet, you're flying blind. You're hoping your nervous system stays regulated without giving it what it needs. And when it doesn't, you crash.

The Five Types of Sensory Input

Your nervous system needs five types of sensory input to stay regulated:

1. Proprioceptive Input (Body Awareness)

This is input about where your body is in space. It comes from your muscles and joints.

Activities that provide proprioceptive input:

Heavy work (lifting, carrying, pushing, pulling)

Resistance exercises (weight lifting, resistance bands)

Deep pressure (weighted blankets, compression garments, firm hugs)

Jumping, trampoline

Climbing

Proprioceptive input is organizing and calming. It helps your nervous system feel grounded.

2. Vestibular Input (Movement and Balance)

This is input about movement and balance. It comes from your inner ear.

Activities that provide vestibular input:

Swinging

Spinning

Rocking

Dancing

Yoga

Walking, running

Vestibular input is alerting and organizing. It helps your nervous system feel awake and balanced.

3. Tactile Input (Touch)

This is input from your skin. It comes from touch, pressure, temperature, and texture.

Activities that provide tactile input:

Massage

Firm touch

Playing with textured materials (sand, clay, water)

Taking a warm bath or shower

Using a soft blanket

Wearing comfortable clothing

Tactile input can be calming or alerting depending on the type and intensity.

4. Auditory Input (Sound)

This is input from your ears. It comes from sound.

Activities that provide auditory input:

Listening to music

Listening to white noise or nature sounds

Singing or humming

Playing instruments

Having quiet time

Auditory input can be calming or alerting depending on the type and volume.

5. Visual Input (Sight)

This is input from your eyes. It comes from light, color, and movement.

Activities that provide visual input:

Looking at nature

Watching calming visuals (aquariums, fireplaces)

Using dim lighting

Looking at colorful objects

Closing your eyes

Visual input can be calming or alerting depending on the type and intensity.

How to Build Your Sensory Diet

Here's how to create a personalized sensory diet:

Step 1: Identify Your Sensory Profile

First, you need to know what your nervous system needs. Are you:

Sensory seeking: You crave sensory input. You fidget, move constantly, seek deep pressure.

Sensory avoiding: You're overwhelmed by sensory input. You avoid loud noises, bright lights, certain textures.

Sensory under-responsive: You don't notice sensory input. You seem unaware of your body, your environment.

Sensory over-responsive: You react strongly to sensory input. You're easily overwhelmed, anxious, or shut down.

Most people are a mix of these. You might be sensory seeking for proprioceptive input but sensory avoiding for auditory input.

Track your sensory experiences for a week. Notice what helps you feel regulated and what makes you dysregulated.

Step 2: Identify Your Regulation Needs

Based on your tracking, identify what you need more of and what you need less of.

For example:

"I need more proprioceptive input—I feel calmer after heavy work"

"I need less auditory input—loud noises make me anxious"

"I need more vestibular input—I feel more awake after movement"

"I need less visual input—bright lights overwhelm me"

Step 3: Create Your Sensory Menu

Create a menu of sensory activities organized by type and intensity. This is your toolkit for regulation.

Calming Activities: (Use when you're anxious or overwhelmed)

Deep pressure (weighted blanket, compression garment)

Slow rocking or swinging

Dim lighting

Soft music or white noise

Warm bath

Firm massage

Alerting Activities: (Use when you're sluggish or shut down)

Fast movement (jumping, dancing)

Bright lighting

Upbeat music

Cold water on your face

Crunchy or sour foods

Strong smells (peppermint, citrus)

Organizing Activities: (Use when you're dysregulated and need balance)

Heavy work (lifting, carrying)

Yoga or stretching

Rhythmic movement (walking, rocking)

Structured tasks (organizing, sorting)

Deep breathing

Step 4: Schedule Sensory Activities

Don't wait until you're dysregulated to use your sensory menu. Schedule sensory activities throughout your day to stay regulated.

For example:

Morning: 10 minutes of yoga (vestibular + proprioceptive)

Mid-morning: 5 minutes of heavy work (carry groceries, do push-ups)

Lunch: Eat crunchy foods (tactile + proprioceptive)

Afternoon: 10 minutes of walking outside (vestibular + visual)

Evening: 20 minutes with a weighted blanket (proprioceptive + tactile)

Adjust this based on your needs. The key is to be proactive, not reactive.

Step 5: Monitor and Adjust

After a week, review your sensory diet. What's working? What's not?

Adjust based on what you learn. Maybe you need more proprioceptive input in the morning. Maybe you need less visual input in the evening.

Your sensory diet should evolve as you learn more about your nervous system.

Sensory Diets for Specific Situations

Here are sensory diet ideas for common situations:

Before a Stressful Event

Use organizing and calming activities:

10 minutes of heavy work

5 minutes of deep pressure (weighted blanket or compression garment)

5 minutes of deep breathing

This prepares your nervous system for the stress ahead.

After a Stressful Event

Use calming activities:

10 minutes with a weighted blanket

5 minutes of slow rocking

Warm bath or shower

This helps your nervous system recover from the stress.

When You're Feeling Sluggish

Use alerting activities:

5 minutes of jumping or dancing

Cold water on your face

Crunchy or sour snack

Upbeat music

This wakes up your nervous system.

When You're Feeling Overwhelmed

Use calming activities:

Go to a quiet, dim space

Use noise-canceling headphones

Apply deep pressure

Close your eyes and breathe deeply

This reduces sensory input and calms your nervous system.

Sensory Diets for Work

Work can be dysregulating, especially in open offices or high-stress environments. Here's how to build a work sensory diet:

Before work: 10 minutes of movement (walk, yoga)

During work: Take sensory breaks every hour. Use fidget tools, stretch, walk around.

Lunch: Eat in a quiet space. Use noise-canceling headphones if needed.

After work: Decompress with calming activities. Don't jump straight into more stimulation.

Sensory Diets for Kids

If you're a parent of a neurodivergent child, sensory diets are critical. Kids often can't identify what they need—they just know they feel bad.

Create a sensory menu for your child and offer activities when they're dysregulated:

"Do you want to jump on the trampoline?" (vestibular)

"Do you want to push the wall?" (proprioceptive)

"Do you want to play with playdough?" (tactile)

"Do you want to listen to music?" (auditory)

Over time, your child will learn to identify what they need.

When Sensory Diets Aren't Enough

Sometimes sensory diets help but don't fully regulate you. This is normal. Sensory diets are one tool, not a cure-all.

If you're still struggling, consider:

Occupational therapy: An OT can help you create a more personalized sensory diet.

Therapy: If dysregulation is linked to trauma or anxiety, therapy can help.

Medication: For some people, medication helps regulate the nervous system.

Lifestyle changes: Sleep, nutrition, and exercise all affect nervous system regulation.

Your Nervous System Is Not Broken—It's Hungry

Just like your body needs food, your nervous system needs sensory input. And when you don't get enough, you crash.

A sensory diet isn't about fixing yourself. It's about feeding yourself what you need to stay regulated.

And the more you feed your nervous system intentionally, the more stable you become. You stop crashing. You stop spiraling. You start functioning.
